SIMPLE.DANCER trenuje

Ten cykl postów chciałabym dedykować aktywnościom fizycznym, które wykonuję poza pracą, aby utrzymać formę i kondycję. Na początek, przedstawię kilka ćwiczeń, które często sama stosuję, aby wzmocnić wybrane mięśnie ciała. Ostatnio dostałam wiadomość od czytelniczki, która zainspirowała treść tego posta. Bardzo dziękuję 🙂 

Istnieje prawdopodobnie nieskończenie wiele ćwiczeń wspomagających pracę naszych mięśni. Zaprezentuje Wam kilka, które sama często wykonuję i wiem, że są one dla mnie skuteczne. 

Szpagat. Dla jednych to łatwe, dla innych niezwykle trudne zadanie. Warto zacząć pracę nad szpagatem od tzw. półszpagatu, czyli pozycji na zgiętej nodze z przodu wraz ze zgiętą nogą z tyłu. Należy stopniowo pogłębiać rozciągniecie. Kolejną formą jest pozycja na prostych nogach, rozstawionych szeroko, szerzej i najszerzej, aż do momentu całkowitego szpagatu. Pamiętajcie, aby w momencie, w którym usiądziecie w pełnym szpagacie utrzymywać obie nogi proste. I oczywiście ćwiczenia należy wykonywać w obydwu kierunkach, czyli tzw. 'z dwóch nóg’. Kolejnym etapem, zaawansowanym, jest wykonywanie szpagatu z wysokości. Dla mnie odpowiedni jest roller 🙂

'SIMPLE.DANCER works out’ posts are to show you how I keep myself fit and strong outside the theatre. But at the beginning, I would like to show you few exercises I practice to stretch and make particular muscles stronger. The post was inspired by a message I got from a reader. Thank you 🙂
There is probably an infinite number of exercises for intensive stretching and for supporting our back or legs’ muscles. I will show you few of these I pratice often and that I know they’re good and efficient for me.

The split. Some people can find this easy to do, but for the others it might be quite a challenge. It’s good to start a work-out from so called half-split. Put two of your legs bended, one in front of you and one behind you. You should make the stretch deeper and deeper. Another level is standing on both legs straight, the one in front of you and the other behind. Make the position wider, wider and the widest eventually till you get to the proper split. You can support yourself with your hands. Remember to keep your legs straight. Practise both legs equally. The advanced level is to make a split from the height. I use a roller for that 🙂

Ćwiczenie na mięśnie kręgosłupa. Pozycją wyjściową jest leżenie na brzuchu z dłońmi pod czołem. Następnie, siłą mięśni pleców, unoszę korpus do góry. I z powrotem opuszczam. Trzy serie po 15 powtórzeń. Następnie podnoszę korpus stopniowo wyżej i wyżej. To ćwiczenie robię odkąd pamiętam, dlatego nie sprawia mi dużej trudności i w ostatniej fazie mogę swobodnie przegiąć się do tyłu z rękoma w górze. Dzięki takiej sile pleców podnoszenie nóg w tył nie będzie Wam sprawiało trudności! 

Back muscles work-out. My starting position is laying on my belly with my palms below the forehead. Using my spine muscles I lift the torso up, arms don’t move, and then I lower it. I do that 15 times and repeat the series 3 times. Afterwards, I start lifting my torso higher and higher. I’ve been doing this exercise since I remember, therefore it’s not hard for me to make a deep combre (an arch in your spine to back) with my arms up. If you make your back muscles strong enough, you won’t have troubles to lift your legs high up into arabesque! 

Noga na drążek! Jedno z moich ulubionych ćwiczeń. Wykonuję je w każdym kierunku- w przód, bok oraz do tyłu. Noga na drążku musi być w miarę możliwości jak najbardziej wykręcona, tak samo noga oporna. Pamiętajmy o prawidłowym ustawieniu ciała! Równe ramiona i biodra, proste plecy. W pozycji z nogą na drążku wykonuję kilkukrotnie plie, a następnie przeginam się do nogi i rozciągam mięsień dwugłowy. Po podniesieniu korpusu, unoszę nogę do góry i trzymam przez minimum 5 sekund. I znów odkładam nogę na drążek. Należy to powtórzyć kilkukrotnie. Niejednokrotnie słyszałam i zgadzam się z tym w 100%, że to nie od rozciągnięcia zależy wysokość, na jaką podnosimy nogi, a od siły mięśni! To ćwiczenie pomoże Wam wzmocnić mięśnie odpowiedzialne za trzymanie nóg w górze. I jeszcze jedno… lepiej niżej, ale prawidłowo!

Leg on the barre! It’s one of my favourite exercises. I do it into each direction- front, side and back. Your leg on the barre must be as turned out as you are capable of doing so. So is the supporting leg. Remember about our aligment! Our shoulders stay even, so do our hips. And we keep our back straight. With my leg on the barre I do few plies, next I lean forward on my leg. Afterwards, I lift my leg up and hold it for at least 5 seconds. And I put my leg on the barre again. It’s needed to repeat it several times. It’s told that the height of our leg being lifted up didn’t depend on how much we’re stretched but on how strong our muscles are. I’m positive about that statement. This exercise will help you grow your muscles which are responsible for holding your legs up. And one more thing… better lower and with quality 🙂

Przeprosty w kolanach. Wiele osób pyta mnie, jak ja to zrobiłam? Niestety… Takie nogi odziedziczyłam po mamie 🙂 pomimo, iż w balecie nogi z przeprostami tworzą ładne linie, sprawiają one duże trudności w wykonywaniu najbardziej podstawowych ćwiczeń… niemniej, lubię te moje przeprosty 🙂

Knee hyperextensions. Many people ask me 'how did you do that?’ Well… I got it from my mum 🙂 even though hyperextension makes nice lines in ballet, it may provide many troubles even in the simplest exercises. But anyway, I like my knee hyperextensions 🙂

Ćwiczenia zaprezentowane w poście są moją sugestią dla wzmocnienia mięśni. Zawsze przy treningu musi przy Was czuwać osoba kompetentna, która powie Wam, co jest dla Was najbardziej wskazane, a czego powinniście unikać, aby nie nabawić się kontuzji 🙂 Powodzenia!

The work-out I presented in this post is only my suggestion for making particular muscles stronger. Remember that always there have to be qualified person watching you stretching and working-out. Like that, you don’t get any unwanted injury 🙂 Good luck!
